How to Perform:

  1. Warm up: 200m easy swim
  2. Main set: 4x100m freestyle with 30s rest
  3. Kick set: 4x50m with kickboard
  4. Pull set: 4x50m with pull buoy
  5. Cool down: 200m easy swim
  6. Stretch on pool deck
